1- threshold day. total 7-10 miles
5 miles cutting down form 5:45 to sub 5:30

1- fartlek total 6-9 miles with 2 sets of 2:30/ 1:30/ 45 sec jog 60 sec between each with 2:30 between sets. 1st set 10k effort, 2nd set quicker
